  • Speed Bench 9x3x60%+chain or band 

3 rounds of: 

  • 10-15 Seal rows 
  • 10-15 shoulder side raises 
  • 10-15 bicep curls 

then 8 rounds of: 

  • push ups 
  • pull ups 
  • sit ups
